How Macro Splits Are Calculated
Once your total daily energy expenditure (TDEE) is known — from a calorie/TDEE calculator, ideally — the next step is choosing a percentage split between protein, carbohydrate and fat, then converting those percentages into grams. Protein and carbohydrate each provide 4 kcal per gram, while fat provides 9 kcal per gram — more than double, gram for gram. That difference is why fat percentages look small next to their calorie contribution.
Worked example: at a 2,000 kcal target with a 30% protein / 40% carbohydrate / 30% fat split, protein gets 600 kcal (600 ÷ 4 = 150 g), carbohydrate gets 800 kcal (800 ÷ 4 = 200 g), and fat gets 600 kcal (600 ÷ 9 = 67 g). Change the split to a low-carb 40/20/40 at the same 2,000 kcal and the numbers shift to 200 g protein, 100 g carbohydrate, and 89 g fat — same total calories, very different macronutrient makeup and, in practice, a very different diet to follow.
What You Should Know
- There is no single "correct" ratio. A high-protein weight-loss approach, a low-carbohydrate/ketogenic approach, and an endurance athlete's carb-loading approach each recommend genuinely different splits because they are solving for different goals — muscle retention during a deficit, metabolic adaptation, or glycogen availability for long training sessions.
- Protein need is often better anchored to body weight than to a percentage. A common target while training is 1.6-2.2 g of protein per kilogram of body weight — for a 70 kg person that is 112-154 g, which may or may not match what a flat 30% split produces depending on total calories.
- The split only means anything alongside an accurate calorie target. Getting the percentages right on top of the wrong TDEE just distributes an incorrect number of calories in different proportions — the macro split and the calorie target are two separate calculations that both need to be reasonably accurate.
- Very low fat intake is usually a bad idea — dietary fat supports hormone production and the absorption of fat-soluble vitamins (A, D, E, K). Most guidelines keep fat at no lower than 20% of calories even on aggressive cutting plans.

Sedentary adults need roughly 0.8 g/kg as a baseline minimum. Anyone doing regular strength training, or in a calorie deficit, generally does better at 1.6-2.2 g/kg to preserve muscle mass. For a 70 kg person that is 112-154 g of protein per day — check where your chosen split lands and adjust the percentage if it falls short.
Is keeping fat below 20% a good idea?
Rarely. Dietary fat is needed for hormone production and for absorbing vitamins A, D, E and K, so most nutrition guidelines keep fat at 20-35% of total calories even during aggressive fat-loss phases. Going much lower is usually neither necessary nor sustainable.
Why do balanced, low-carb and high-protein presets give such different gram numbers at the same calories?
Because grams are a downstream result of both the percentage split and the calorie-per-gram difference between macros (4 kcal for protein/carbs vs 9 kcal for fat). Shifting 10 percentage points from carbs to fat, for example, removes more grams than it adds, since fat packs more than double the energy per gram.
Which split should I actually choose?
It depends on your goal, not on which one is "best" in the abstract. A balanced 30/40/30 works for general health and body recomposition; a higher-protein split suits fat loss while preserving muscle; a lower-carb split suits people who respond well to reduced carbohydrate intake; and higher carbohydrate intake suits endurance athletes who need glycogen for long sessions.
Do I need to hit these numbers exactly every single day?
No. Macro targets are useful as a weekly average to aim for — being off by 10-15 g on a given day from travel, a restaurant meal, or a busy schedule has negligible practical effect. Consistency across most days matters far more than precision on any one day.
